How long should you rest between sets?

What the evidence says about inter-set rest for hypertrophy and strength, with the references.

Short answer: resting more than a minute gives a small advantage for hypertrophy and a clearer one for strength; above ~90 seconds there is no demonstrated extra benefit. 1.5–3 minutes on heavy lifts is a reasonable guideline — not a commandment: the evidence base is small.

§1Why does rest matter?

Rest between sets doesn't build muscle by itself: it protects what does. With very short rests you reach the next set unrecovered, do fewer reps with the same weight, and the session's effective volume drops. Rest is the price of keeping the next set a genuinely hard set.

How to read these numbers: a meta-analysis pools and re-analyses every published study on a question. ES and SMD measure effect size — how much real difference there is between groups: 0.2 is considered small, 0.5 medium. The CI (confidence interval) is the margin of error: if it includes zero, the difference may not exist. An RCT is a trial with randomly assigned groups.

  • Rests above one minute return somewhat more hypertrophy than very short ones.1
  • For strength, longer rests help more clearly (more load sustained per set).2
  • Training to failure or not didn't change the effect of rest in the meta-analysis.1

  • The base is thin: 9 trials, small effects, wide confidence intervals.1
  • The exact ceiling (90 s? 2 min?) is unresolved; protocols and subjects vary across studies.

§3How do you apply it?

If short rest forces you to drop weight or reps on the next set, it was too short. The guideline that best fits the data: heavy compounds — the lifts that move several joints: squats, presses, rows — 2–3 minutes; accessories, around 1.5–2; isolation and machine work, 1–1.5. And if you cut rest to save time, cut it where it steals the fewest reps — not on squats.
